Most popular sports drinks still carry roughly 20 to 35 grams of sugar per single-serve bottle — check the Nutrition Facts panel on any Gatorade or Powerade and you'll confirm it in about four seconds. And the zero-calorie options crowding the cooler? A lot of them barely qualify as electrolyte drinks. They're flavoured salt water with a health halo.

If you're replacing what you lose through sweat, exercise, or just an ordinary day, you want sodium, potassium and magnesium on the label — not one or two ions in a brightly coloured bottle.

What Actually Makes a Sugar-Free Electrolyte Drink Work

Most label comparisons stop at sodium. That's where the useful part starts, not where it ends.

The three numbers worth checking

Sodium is the primary driver of fluid retention and intestinal absorption — check it first. Potassium handles cellular fluid balance and muscle contraction. Magnesium supports muscle and nervous system function and is a cofactor in ATP metabolism.

For workout or daily use, a serious formula generally lands somewhere around 300 to 500 mg sodium, 150 to 400 mg potassium, and 50 to 100 mg magnesium per serving. Gatorade Zero, still the default grab at most gas stations, delivers roughly 160 to 270 mg sodium and 45 to 75 mg potassium. Magnesium: zero. The branding says "electrolytes." Sweeteners, decoded

Monk fruit and newer stevia extracts tend to be the cleanest-tasting and the least likely to cause digestive complaints, though older or cheaper stevia extracts can read bitter or metallic. Sucralose tastes closest to sugar but leaves an aftertaste for some people. Aspartame shows up in ready-to-drink options and remains acceptable to health agencies at typical intakes, though public concern persists.

Erythritol is the one worth thinking about twice. It's a sugar alcohol, and like other sugar alcohols it draws water into the gut, which is why higher doses are the most common cause of bloating and gas in this category. Separately, observational work has reported an association between erythritol and cardiovascular risk markers — association, not proven cause, and the research is ongoing. Enough to prefer something else for a daily habit.

Does dropping the sugar hurt rehydration?

For short workouts and daily hydration, no. A well-built sugar-free formula does the job.

The nuance is at the severe end. Glucose is carried across the intestinal wall by the SGLT1 co-transporter, which moves sodium along with it and pulls water behind. That's why WHO oral rehydration salts contain sugar — it isn't flavour, it's the transport mechanism.

So: for most people, most of the time, zero-sugar formulas cover it. For illness-level dehydration from vomiting or diarrhoea, a glucose-containing ORS has a real absorption advantage a sugar-free drink can't replicate. Know which situation you're in.

Matching the Formula to the Situation

Generic hydration advice isn't much use, because the right answer changes completely depending on what you're doing.

Keto and low-carb

Popular keto guidance circulating online recommends 3,000 to 5,000 mg of sodium a day — well above the Chronic Disease Risk Reduction intake of 2,300 mg/day set by the National Academies, which also sets potassium Adequate Intakes at 3,400 mg for men and 2,600 mg for women. Sodium needs genuinely do rise during carbohydrate restriction and in heavy sweating. How far above 2,300 mg is right for you is a question for your clinician, not a blog — particularly with high blood pressure, kidney disease, or heart failure in the picture.

What's uncontroversial: on low-carb, sodium content is the first thing to check. LMNT at 1,000 mg per stick is built for exactly this. Ultima Replenisher, at 55 mg, is not.

Workouts: under an hour versus endurance

For vomiting or diarrhoea, a sugar-free drink is not the first choice — see the ORS point above. For a hangover, higher sodium helps because sodium drives fluid absorption, and a zero-sugar mix does that without adding to the sugar load that got you there.

For daily use, the calculation is different. You're not replacing an acute loss, you're maintaining a baseline — and a formula covering electrolytes plus trace minerals does more there than a single-electrolyte packet. Roughly 48% of Americans fall short of the dietary requirement for magnesium from food alone, which is why magnesium content is the fastest way to tell a daily formula from a sports formula. In 16 oz of water:

  • ¼ tsp fine sea salt — roughly 575 to 600 mg sodium (density varies by grind; check your label)
  • ⅛ tsp potassium chloride — roughly 390 mg potassium
  • ¼ tsp food-grade magnesium citrate powder — roughly 90 to 100 mg magnesium
  • Juice of half a lemon or lime, for flavour
  • Liquid stevia or monk fruit to taste

Two cautions on the potassium chloride, because most DIY recipes online get this wrong. A quarter teaspoon of KCl is around 780 mg of potassium, not the 330 mg commonly quoted — the salt is roughly half potassium by weight. Measure by scale if you can. And if you take an ACE inhibitor, ARB, or potassium-sparing diuretic, or have any degree of kidney impairment, do not add supplemental potassium without asking your doctor first. This is one of the few places where a kitchen-teaspoon error genuinely matters.

What DIY can't do

It's a legitimate low-cost option for daily hydration and light exercise, with total control over ingredients and no proprietary blends. The tradeoff is that you get three minerals and nothing else — no trace minerals, no vitamins, no antioxidants. It fills the electrolyte gap and leaves the rest of the picture alone. Whether that matters depends on whether the rest of the picture is already covered. One thing DIY should never be used for: therapeutic rehydration during illness. Improvising a glucose dose is not the place for creativity — follow a WHO or medically approved ORS formulation.
